Never stretch without warming up first. Always stretch after. Even if you don't plan to train, just warm up and stretch everyday. Never force a stretch, take it to the point you can feel the limit is and hold 30secs to 1 min, it shouldn't hurt, you aren't trying to pull your muscles apart! Oh and forget those dynamic bouncing stretches some folk do, if you haven't adequately warmed up you'll just tear something.
